But here’s the thing. None of those numbers are the real answer. The real answer is 6 to 13 mmol of dietary nitrate per day, which works out to roughly 370 to 800 mg. That’s the range almost every positive human trial has landed in, whether the researchers were measuring blood pressure, cycling time trials or cerebral perfusion. Everything else on this page is just a way of hitting that number with food.

Why one number can’t cover everyone

Because a 55 kg recreational runner with borderline hypertension and a 95 kg rugby player have completely different targets, and because two beets from two different fields can differ in nitrate by an order of magnitude.

Forget Grams of Beet. The Number That Matters Is Nitrate

The nitrate-nitrite-nitric oxide pathway in plain English

You swallow nitrate. It gets absorbed, circulates, and a good chunk of it gets concentrated back into your saliva. Then bacteria living on the back of your tongue (yes, really) reduce that nitrate to nitrite. You swallow again, stomach acid and blood enzymes convert some of that nitrite to nitric oxide, and nitric oxide tells the smooth muscle in your artery walls to relax.

Think of your circulatory system as a garden hose with an adjustable nozzle. Nitric oxide widens the nozzle. Same pump, same water, less pressure, more flow. That’s it. That’s the whole mechanism, and it explains why one vegetable shows up in both hypertension journals and sports science journals.

Why two beets can differ by 10x

Reported nitrate content in beetroot ranges from about 100 mg per kg to over 2,500 mg per kg. Twenty-five fold. Soil nitrogen is the big driver, but cultivar, harvest season, light exposure and storage time all move the needle.

Which is exactly why β€œeat one beet a day” is a useless instruction. It’s like telling someone to take β€œone pill” without saying what’s in it.

Betalains vs nitrate: two different reasons to eat beets

Beetroot has two distinct stories and people constantly blend them into mush.

Nitrate drives blood pressure and exercise performance. Strong evidence, clear dose-response, dozens of controlled trials.

Betalains (betanin, vulgaxanthin, the pigments that make beets that violent magenta) drive the antioxidant and anti-inflammatory claims. Different doses, different forms, thinner evidence. Betalains survive in the pulp and powder. They’re largely stripped out of clear filtered juices.

So a product can be excellent for one purpose and useless for the other. Nobody tells you that on the label.

The original signal here didn’t even come from beetroot. Larsen and colleagues, publishing in Acta Physiologica in 2007, gave healthy men sodium nitrate and found the oxygen cost of submaximal cycling dropped. A drug-like nitrate salt, a physiology result nobody expected, and then researchers went looking for a food that delivered the same thing. Beetroot juice was simply the most convenient nitrate vehicle on the shelf.

Practical consequence: if a product doesn’t state nitrate content in mg or mmol, you cannot dose it. Full stop. I’d skip it.

Average out the food composition data and raw beetroot sits around 200 to 250 mg nitrate per 100 g. A medium 150 g beet therefore delivers roughly 300 to 375 mg, which is 5 to 6 mmol. That’s genuinely in the effective range, assuming your beets aren’t from the low end of the nitrate distribution.

Cooking method matters more than most people realise. Boiling leaches nitrate straight into the water, and you then pour your dose down the sink. Roasting and steaming preserve considerably more.

My take: roast, don’t boil. Or if you’re boiling, use the cooking water in a soup or borscht and drink your nitrate back.

Regular beet juice vs concentrated β€œshots”

Standard supermarket beetroot juice runs about 250 to 400 mg nitrate per 250 ml, though I’ve seen own-brand juices come in far lower. Concentrated 70 ml shots, the type used in the majority of sports nutrition trials, typically deliver 6.4 to 6.5 mmol (around 400 mg) per shot. That standardisation is precisely why researchers use them.

One shot. Roughly the exact dose that lowered blood pressure in controlled trials. It’s a rare case where the supplement industry and the science actually line up.

Beetroot powder

Here’s where I get irritated. Beetroot powder is highly variable, commonly 100 to 300 mg nitrate per 10 g, and plenty of powders come in lower because they’ve been spray-dried at temperatures that degrade nitrate content on the way through.

Then there’s the β€œequivalent to 3 beets per scoop” claim. That almost always refers to dehydrated weight, not nitrate. Three beets’ worth of dried solids can carry a fraction of three beets’ worth of nitrate.

If you use powder, use 5 to 10 g and buy a brand that publishes a nitrate assay.

Capsules and standardised extracts

Most 500 mg β€œbeet root” capsules deliver a trivial amount of nitrate. Do the arithmetic: 500 mg of dried beet, at maybe 1 to 2% nitrate by weight in a decent sample, gives you 5 to 10 mg. You’d need forty to eighty capsules to reach a research dose.

These aren’t nitric oxide products. They’re low-dose betalain and fibre products wearing a nitric oxide costume. The exception is a genuinely standardised extract stating something like β€œ400 mg nitrate per serving,” and those exist, and they work.

Beet chips, pickled beets and canned beets

Brine, heat processing and long storage all cut nitrate substantially. Pickled beets are lovely. Canned beets are convenient. Beet chips are a snack.

None of them are a dose. Enjoy them, but count them as roughly zero when you’re building your daily total.

What the trials actually gave people

The trial that started the noise was Webb and colleagues in Hypertension (2008). They gave healthy volunteers 500 ml of beetroot juice and watched systolic blood pressure fall by up to 10.4 mmHg at peak, with the drop tracking plasma nitrite concentrations almost perfectly. Mechanistically beautiful. Practically? Half a litre of beet juice daily is a lot of beet juice.

The more useful study came seven years later. Kapil et al., also in Hypertension (2015), gave 250 ml of beetroot juice daily for four weeks to people with hypertension and recorded reductions of roughly 8/4 mmHg. Crucially, the effect held across the whole month. No tachyphylaxis, no fade.

Pooling it all: Siervo and colleagues’ meta-analysis in the Journal of Nutrition (2013) combined 16 trials and landed on about a 4.4 mmHg systolic reduction, with a dose-response signal running through the data.

How big is the effect, honestly?

Let me temper expectations. Four to eight mmHg systolic is real, and at a population level a 5 mmHg shift meaningfully changes stroke and cardiac event rates. At an individual level, it’s comparable to a single low-dose antihypertensive at best.

It does not replace medication. I’ve had people ask me whether they can drop their amlodipine and drink beet juice instead. No. Add it, don’t substitute it.

Practical daily target: 6 to 8 mmol nitrate (roughly 370 to 500 mg). One concentrated shot, or 250 ml of standard juice, or 1 to 2 medium beets. Daily.

Does it keep working, or do you adapt?

This was my own biggest worry going in, because a lot of vasodilator effects wash out fast. The Kapil data says no meaningful adaptation over four weeks, and longer observational use supports the same. The nitrate-nitrite-NO pathway isn’t a receptor you downregulate. It’s a substrate you keep supplying.

Who responds most

Baseline matters enormously. People starting with higher blood pressure and lower baseline plasma nitrite respond more. Already-normotensive people often see almost nothing, which is exactly what you’d expect from a system that only relaxes vessels that are inappropriately constricted.

A single dose starts working within 2 to 3 hours. The durable, day-to-day change needs daily intake. Skip three days and you’re back to baseline.

The dose-response study every athlete should know

If you read one paper on beetroot dosing, read Wylie et al. (2013) in the Journal of Applied Physiology. They compared 4.2, 8.4 and 16.8 mmol nitrate head to head in the same subjects.

The results are almost too tidy. 8.4 mmol improved time-to-exhaustion and cut the oxygen cost of exercise. 4.2 mmol did less (it moved oxygen cost but not performance meaningfully). And doubling again to 16.8 mmol added essentially nothing.

There’s your ceiling, sitting right there in the data. Around 8 mmol gets you the benefit. Sixteen wastes your money and your stomach.

Acute dose vs loading protocol

Acute: 8 to 13 mmol (500 to 800 mg nitrate), taken 2 to 3 hours before the event. Not 30 minutes before. Plasma nitrite peaks around the 2 to 3 hour mark, and timing this wrong is the single most common way athletes waste a perfectly good dose.

Loading: 6 to 8 mmol daily for 3 to 7 days before competition, then a single acute dose on race morning. Vanhatalo and colleagues (2010) showed the effect was present on day 1 and still there at day 15, so a loading block is about consistency and gut tolerance rather than accumulating some reservoir.

Does it translate to actual racing? Lansley et al. (2011) found roughly a 2.8% improvement in both 4 km and 16.1 km cycling time trial performance with acute dosing. In a 40 km field, 2.8% is the difference between mid-pack and podium.

Who actually gets a benefit (and who doesn’t)

Here’s the caveat I always give, and it disappoints people. Elite endurance athletes (VO2max north of roughly 60 to 65 ml/kg/min) respond far less consistently than recreational exercisers. Multiple trials in trained cyclists and runners have come back flat.

The working explanation: highly trained muscle already has excellent NO signalling, capillary density and mitochondrial efficiency. There’s less slack in the system. If you’re a 3:45 marathoner, you have slack. If you’re a 2:20 marathoner, probably not.

High-intensity, team sport and altitude use

Where the evidence is strongest: sustained submaximal endurance, repeated sprint work, type II fibre recruitment (nitrate seems to act preferentially on fast-twitch fibres, which is a genuinely interesting finding), and hypoxic conditions such as altitude, where NO-dependent vasodilation matters more.

Body-weight scaling deserves a mention too. A 95 kg athlete taking the same 6.4 mmol shot as a 55 kg athlete is getting roughly half the relative dose. Some labs now scale at about 0.1 mmol per kg, which puts a big athlete comfortably at the top of the range.

Dose for Everyday Health: Brain, Blood Flow and Gut

Cognitive and cerebral blood flow doses

Presley and colleagues, writing in Nitric Oxide (2011), put older adults on a high-nitrate diet including beet juice and used MRI to show increased perfusion in frontal lobe white matter, the region that tends to lose blood flow first with age.

Then there’s Petrie et al. (2017), who paired beetroot juice with exercise training in older adults and found brain network organisation improved more than with exercise alone. Exercise plus beet beat exercise. I find that genuinely interesting, and it’s the sort of result I’d want replicated before I got excited, but the direction is consistent.

Older adults and the oral microbiome angle

For general vascular maintenance, I’d argue 4 to 6 mmol daily is plenty. One small beet, or half a concentrated shot. You don’t need athlete doses to support baseline endothelial function.

And one more thing that almost nobody mentions: antibacterial mouthwash kills the tongue bacteria that make this entire pathway work. Rinse with chlorhexidine and you blunt the nitrate-to-nitrite conversion badly. If you’re dosing beetroot, stop gargling antiseptic.

Liver, inflammation and betalain-driven benefits

The betalain side (muscle soreness, oxidative stress markers) comes from whole beet, powder and pulpy juice, not from clear filtered juice. Trials on delayed-onset muscle soreness have typically used around 250 ml of juice twice daily for 2 to 3 days after the damaging session.

I’d call the DOMS evidence promising rather than settled. Small trials, soft endpoints.

Beetroot for blood sugar and post-meal response

The fibre and betaine story is where whole beet earns its place. A medium beet gives you about 2 to 3 g of fibre plus a useful dose of betaine, which feeds into homocysteine metabolism as a methyl donor. Juice throws all of that away.

So that’s the dosing map by goal. What I haven’t covered yet is where the ceiling actually sits, what happens if you push past it, and the surprisingly long list of ways people accidentally neutralise a perfectly good dose.

Getting the dose right and then taking it at the wrong moment is the most common way people waste a perfectly good product. I see it constantly.

The 2-3 hour plasma nitrite peak

Here’s the mechanism in plain terms. You swallow nitrate. Roughly 25% gets concentrated into your saliva, where tongue bacteria reduce it to nitrite. You swallow that nitrite, stomach acid and tissue enzymes turn some of it into nitric oxide, and the rest circulates as a reservoir.

That whole loop takes time. Plasma nitrite peaks somewhere between 2 and 3 hours after ingestion and stays meaningfully elevated for 6 to 9 hours. Webb and colleagues mapped this curve back in 2008 in Hypertension, and the dose-response work that followed has confirmed it repeatedly.

So if you’re slamming a beet shot 20 minutes before a 5K, you’re racing on baseline nitrite. You’ll get the benefit two and a half hours later, sitting in your car eating a banana. This is the single most common mistake I see, and it’s completely avoidable.

Target 2.5 hours pre-start. Not 30 minutes.

I have no head-to-head trial proving split dosing beats single dosing for blood pressure, so treat that as reasoned speculation rather than established fact. It’s what I’d do personally.

Empty stomach or with food?

Food doesn’t block nitrate absorption in any meaningful way. A big fatty meal may slow gastric emptying and flatten the peak slightly, which matters only if you’re timing to the minute for competition. Take it with something light on race day. Take it with whatever on a Tuesday.

Acute effects show up within 2 to 3 hours of your very first dose. Systolic pressure drops, the effect fades, and you’re back where you started by the next morning.

The stable, meaningful change takes longer. Kapil’s 2015 trial in Hypertension ran 250 ml of juice daily for four weeks in 64 hypertensive adults and found a sustained drop of around 8 mmHg systolic with no fade over time. Four weeks is a fair expectation. Two weeks is when you might start seeing it in home readings.

For performance, a single well-timed dose works. For endurance adaptations, 3 to 7 days of loading is the safer bet, and Vanhatalo’s 15-day work showed the acute benefit was still there on day 15, which brings up an obvious question.

Short answer: yes. I get asked this weekly and the evidence isn’t ambiguous.

Trials that ran daily for weeks and months

Kapil ran 250 ml daily for four weeks. Vanhatalo et al. (2010, American Journal of Physiology) dosed 500 ml daily for 15 days and found the blood pressure and oxygen-cost benefits present at day 1, day 5 and day 15. Longer observational and open-label work has run beetroot juice for up to three months without safety signals.

Does tolerance develop?

Not for blood pressure, at least not at 250 ml daily over a month. That’s what makes this compound unusual. Most vasodilators, including pharmaceutical nitrates like nitroglycerin, develop tolerance fast. Dietary nitrate doesn’t appear to, probably because the conversion is bacterial and enzymatic rather than depending on a single receptor that downregulates.

I’d call that one of the more underappreciated facts about beetroot.

Should you cycle it?

My position: cycling isn’t necessary for whole beetroot or juice at food-level doses. You don’t cycle spinach.

Where I’d loosen up is with very high-dose concentrated products, the 800 mg-plus shots. Not because of any documented harm, but because keeping weekly nitrate load reasonable is just sensible when you’re taking something at three times the dose that produces the benefit.

Athletes, a practical note. Continuous low dose (one shot daily) plus an event-day top-up is far more sustainable than constant maximal dosing, and it’s cheaper.

One thing almost every article skips: your beetroot isn’t your only nitrate source. Rocket runs 250 mg or more per 100 g. Spinach, lettuce, celery and radish all contribute. If you eat a big rocket salad every day, you’re already getting a couple of mmol before the beets. Count it.

How Much Is Too Much? The Upper Limit Nobody Mentions

Now for the part that makes regulatory bodies uncomfortable.

The ADI for nitrate and why it’s controversial

The JECFA acceptable daily intake for nitrate, adopted by EFSA, is 3.7 mg per kg of body weight per day. That’s 222 mg for a 60 kg adult and 259 mg for a 70 kg adult.

Read that again. It’s less than one large beet.

Say the quiet part out loud: virtually every effective research dose exceeds the ADI by two to three times. The 400 mg shot used in most sports trials is 1.5x the limit for a 70 kg person. The 800 mg dose from Wylie’s dose-response study is roughly 3x.

Why the ADI is the wrong tool here

That figure was derived from toxicology concerned with nitrate in drinking water and cured meat. Neither of those is a vegetable.

Context changes the chemistry. Vegetable nitrate arrives packaged with vitamin C, polyphenols and betalains, all of which inhibit the formation of N-nitroso compounds. Cured meat nitrate arrives with secondary amines and, often, high heat. Same molecule, entirely different downstream fate. EFSA’s 2017 reassessment and its subsequent work acknowledged that dietary exposure from vegetables represents a different scenario, and that the benefits of vegetable consumption weren’t factored into the original ADI derivation at all.

If nitrate from vegetables were meaningfully carcinogenic, the cohorts should show it. They show the reverse.

My practical ceiling

I wouldn’t exceed 12 to 13 mmol (roughly 750 to 800 mg) of nitrate per day as a sustained habit.

Not because I think 15 mmol is dangerous. Because Wylie’s data (2013, Journal of Applied Physiology) showed 16.8 mmol produced no more benefit than 8.4 mmol on exercise economy. You’re past the plateau. Going higher buys you beeturia, GI complaints and expense, and nothing else.

Two genuine exceptions where caution isn’t optional:

  • Infants under 6 months. Nitrate can cause methemoglobinemia in young infants because of immature enzyme systems and higher gastric pH. No beetroot juice, no home-prepared spinach or beet purΓ©e stored and reheated.
  • People on high-nitrate well water. If your water already runs near the 10 mg/L nitrate-nitrogen limit, you’re stacking exposures. Get it tested.

Side Effects: What Actually Happens at High Doses

I’ll be straight: the side effect profile here is genuinely good compared to most supplements I look at. But β€œgood” isn’t β€œnone.”

Beeturia (pink urine and stool)

Roughly 10 to 14% of people pass pink or red urine after eating beets. It’s harmless. It happens because betanin, the red pigment, normally gets degraded in the gut and liver, and in some people it survives intact and gets filtered out by the kidneys.

Here’s the interesting bit. Beeturia is more common in people with iron deficiency and in people with low stomach acid, because both conditions affect betanin breakdown. It’s not a diagnosis. Juice, oddly, is lower in oxalate than whole beet because much of it stays in the pulp.

Low blood pressure, dizziness and drug interactions

The additive vasodilation is not theoretical. I want to be clear about that.

  • Antihypertensives: an 8 mmHg drop on top of an already-controlled pressure can produce lightheadedness on standing. Monitor at home for the first two weeks.
  • Organic nitrates (nitroglycerin, isosorbide): same pathway, stacked effect.
  • PDE5 inhibitors (sildenafil, tadalafil): these amplify nitric oxide signalling downstream. Combining them with a strong nitrate load can drop pressure further than either alone.

Who should be cautious

Advanced kidney disease (nitrate clearance and potassium load both become issues), people who already run hypotensive, and infants as covered above.

For everyone else at 6 to 8 mmol daily? Side effects are minimal. Pink pee and the occasional burp. That’s the honest picture.

You can do everything right on the dose and still get nothing. Here’s how.

1. Antibacterial mouthwash (the big one)

Govoni and colleagues published the definitive demonstration in Nitric Oxide (2008): rinsing with chlorhexidine mouthwash almost completely abolished the rise in plasma nitrite after a nitrate load. Blood pressure benefit gone with it.

Why? Because you don’t have the enzyme to reduce nitrate to nitrite. Your tongue bacteria do it for you. Kill them and the entire pathway stops at step one.

Practical rule: no antibacterial mouthwash within 12 hours of your dose. Ideally, not at all if you’re using beetroot for blood pressure. And go easy on the tongue scraper.

2. Chewing gum and spitting

The nitrate has to make a round trip. Bloodstream to salivary glands to mouth, get reduced by bacteria, then swallowed. If you’re chewing gum and spitting frequently, or you’re an athlete who spits constantly during training, you’re discarding your own nitrite.

Swallow your saliva. Sounds absurd. It matters.

3. Boiling your beets

Nitrate is highly water-soluble. Boil beets and a large fraction of it leaches into water you then pour down the sink. Estimates vary by cooking time and cut size, but losses of 30 to 60% are plausible with long boils.

Roast them. Steam them. Or use the cooking water in a soup or stock.

4. Old juice and bad storage

Nitrate content degrades in juice that’s been sitting warm, and bacterial activity in an opened bottle can consume it. Buy refrigerated product, check dates, refrigerate after opening, and don’t leave a bottle in a gym bag for three days.

5. Proton pump inhibitors and low stomach acid

Gastric acid participates in converting nitrite into nitric oxide and other bioactive nitrogen species. Long-term PPI use (omeprazole and friends) raises stomach pH substantially, and there’s reasonable mechanistic evidence this blunts the response.

I wouldn’t tell anyone to stop their PPI over this. But if you’re on one and beetroot isn’t moving your numbers after four weeks, that’s a likely explanation rather than a mystery.

Look for mg or mmol of nitrate, not mg of beet

Non-negotiable. The label should state nitrate content per serving.

If it doesn’t, assume it’s low. Nitrate content in beets varies by a factor of ten depending on soil nitrogen, variety and harvest conditions, so an unassayed product is a lottery ticket. Reputable sports products state it plainly: 400 mg (6.4 mmol) per 70 ml shot is the industry standard, and the better concentrates go to 800 mg.

Fermented powders and citrulline stacks

Fermented beet powders are a genuine trade-off, not a scam. Fermentation bacteria consume nitrate (so nitrate content drops) but can improve betalain bioavailability. If you want the nitric oxide effect, skip fermented. If you want the pigment and antioxidant side, it’s a reasonable choice.

Citrulline and arginine products get sold as beetroot alternatives. They aren’t. They feed the enzymatic NOS pathway, which is oxygen-dependent and entirely separate from the nitrate-nitrite-NO route. They can complement beetroot, and stacking is defensible for athletes. But adding citrulline doesn’t reduce the nitrate you need, and no amount of citrulline in a β€œnitric oxide booster” makes up for 5 mg of nitrate.

If your goal is blood pressure

The non-negotiable part: take home blood pressure readings for a week before you start (morning and evening, seated, same arm) and again at week four. Measure, don’t guess. If you can’t demonstrate a change in your own numbers, stop paying for it.

If your goal is endurance performance

6 to 8 mmol daily for five days before the event, then 8.4 to 12 mmol taken 2.5 hours before the start.

Test the whole thing in training first. Twice. Never introduce a new gut load on race day, and be aware that the ergogenic effect is smaller in highly trained athletes (VO2max above roughly 60 ml/kg/min) than in recreational ones.

If your goal is general health
